 Mobility/Foam Roll

Warm-Up x 2: Row 200m, 10 overhead squats, 10 push-ups, 10 jump pull-ups, 2 samson stretch

Power Clean: 2-2-2-2-2 working up to a heavy 2, rest as needed.

Pull-Up 4 x max reps, pick a variation that allows at least 10 reps on the first set, rest 1:30 between sets.

5:00 for rounds:

NJ Ave. Sprint

10 knees to elbows

10 push-ups

A Few Pieces of News

Just a quick update of some of the happenings around DC; our acquaintance and fellow trainer Christy Phillips recently took home another 6th place finish at the 2010 Crossfit Games. Though she finished in the same place as last year, I'm sure she improved immensely over the course of her training, because the talent pool at this years games was vastly improved due to the huge prize purse involved!

Also, it's the end of an era, as Quint has gone on to a new trainer job. We appreciate all of the help he's given us over the last year, and he's a great friend for dealing with the struggles of a small, self-owned business like ours. We only hope that his candor, honesty and expertise is appreciated at his new job. Good luck Q!

Our Crossfit Total event yesterday was a ton of fun. Lots of good lifts and of course tons of grilled animal parts were had by all. I'll have the pictures up soon. Thanks to everybody who showed up!

July Event, Crossfit Total!

Our event for July will be the Crossfit Total, 3 attempts at 1RM for the Back Squat, Overhead Press, and Deadlift. July 31st from 2-5PM. Cookout afterwards, we'll provide the meat, you bring a side dish or $10 for the grill-fund. We'll be running this as a loosely organized meet format to keep things moving. The last time we did this was 11-7-09 , and I'm sure there have been some huge improvements since then. See you all there!

Greetings from Africa...

I got this email a number of months ago from one of our good friends Andy, who works for Diplomatic Security Services. After working out with us for almost a year he got sent off to Africa on assignment. Rather than use this as an excuse to let his fitness slip, he made the best of it and set up a home gym to get things done. He's a good example of the hard work and dedication that our clients bring to the table, without which the best programming in the world would mean nothing! Hi Jesse - hope this finds you well. It took me some time to get all my stuff but pretty much have it now. I've been training 4-5 days a week for the past few months after a slow start. The first month here was difficult with the job and adjusting to life here. I've been to some crappy places but this is by far the worst. Having a home gym really makes a difference. In addition to that, I convinced the embassy to buy a C2, 24 "box, a 45# KB, and a good pull up bar. The Marines have a good gym so I have three places to hit it hard. When I describe myself as a member of the Taliban wing of the physical fitness party, most folks (except the Marines) think I'm a bit nuts. More than few people ask me "What the hell do you do with that tire?"
 
Not that I'm Nostro-frickin-Damus, but those 6 months we spent training the O-Lifts and P-Lifts are paying dividends. Best money I ever spent and thanks. Please feel free to post the home gym photo on the site. Only thing missing is the squat rack a guy is making for me.

Parkour Class Restructuring

The process for entering Primal Fitness' parkour program has undergone a few changes!

It is now more convenient to join in the fun, intense, effective workout that is parkour. We are offering a number of different paths to join our regular training.

Starting this week we are introducing a brand-new "On-Ramp" course. This 4-day course will build the foundation of movement and familiarize the new students with the terminologies and structures of our parkour training program. These will begin every Monday.

Once this class series is complete, the student has the option to move directly into regular training. This is a good option for someone who already has a good level of physical conditioning and/or some parkour experience.  The other option after the on-ramp is to join the second level of bootcamp (detailed below.) A good candidate for this route would be someone with a good grasp of the basics who wants a little more time to solidify them while also building up a bit more fitness.

The Parkour Bootcamp has been the standard path by which new parkour students enter the program and its effectiveness has been proven time and again. Formerly a pair of 6-week cycles (level 1 beginner and level 2 intermediate) we've trimmed them down to 4 weeks. Still 3 classes per week and no less thorough an introduction to the discipline, the new 4-week format will be easier on student's schedules and wallets! This option is the way to go for anyone who wants a bit more time to build the skills and the physical strength and conditioning to support them.

Recapping, the three new paths into our Parkour Training (formerly "advanced classes" ) are:

1. On-ramp --> Training 

2. On-ramp --> Bootcamp Level 2 --> Training

3. Bootcamp Level 1--> Bootcamp Level 2 --> Training
